# How to build muscle: the training variables that matter

Most men who train for years without much to show for it are not lazy and are not unlucky. They are doing a version of the right thing at a dose that never adds up.

Muscle responds to a small number of variables, and the research on them is more settled than the internet suggests. How much you do in a week. How often you repeat it. How hard the sets are. Whether you eat enough protein to build with. Everything else is detail, and most of the detail sold to you is noise.

## The one rule underneath everything

A muscle grows when it is asked to do more than it is used to, repeatedly, for long enough to matter.

That is progressive overload, and it is the only mechanism here. Adding weight to the bar is the obvious version. Adding a rep at the same weight counts. So does adding a set, or getting the same work done with better control. What does not count is repeating the identical session for a year, which is what most gym memberships actually buy.

## How many sets per week?

This is the variable with the clearest dose-response behind it.

A meta-regression pooled 34 training groups from 15 studies and found that muscle growth tracked weekly volume: each additional set per muscle per week was associated with about 0.37% more growth, and comparing the higher and lower volumes within studies gave a difference of 3.9% ([J Sports Sci, 2017](https://pubmed.ncbi.nlm.nih.gov/27433992/)).

Read that carefully, because it is often oversold. The relationship is graded, not unlimited, and the studies behind it top out well below the volumes some lifters advertise. For a man training around his job, ten hard sets per muscle per week is a defensible target, and six is far better than the two he is probably doing now.

## How often should you hit each muscle?

Once you know your weekly sets, the next question is how to spread them.

An earlier review concluded that twice-weekly training produced more growth than once-weekly training. A larger 2019 meta-analysis, covering 25 studies, found no statistically significant or meaningful difference when total weekly volume was matched ([J Sports Sci, 2019](https://pubmed.ncbi.nlm.nih.gov/30558493/)).

The practical version is about delivery, not a special frequency effect. Ten sets can be split into two sessions of five if that keeps later sets productive, reduces fatigue or fits your week. One session can also work when the same useful volume gets done. Choose the schedule you can repeat and progress.

## How long to rest between sets

Short rests feel productive. They are worse for the outcome you came for.

Twenty-one trained men spent eight weeks doing identical programs, three total-body sessions a week, sets of 8 to 12 reps, with the only difference being one minute of rest between sets or three. The three-minute group ended with greater bench press and squat strength and greater thickness in the quadriceps ([J Strength Cond Res, 2016](https://pubmed.ncbi.nlm.nih.gov/26605807/)).

Rushing a set costs you the load you can use on the next one, and load is what drives the adaptation. If you are watching the clock, cut an exercise rather than the rest.

Adding load, reps or sets over months is the mechanism. Repeating the same session is maintenance.

## Eating enough to build with

Training is the signal. Protein is the material.

A meta-analysis of 49 studies found that protein supplementation improved gains in muscle mass and strength from resistance training. Its estimated breakpoint was around 1.6 g per kilogram a day, but the upper confidence limit was about 2.2 g/kg, so 1.6 is a useful starting point rather than a hard ceiling ([BJSM, 2018](https://pubmed.ncbi.nlm.nih.gov/28698222/)). For an 85 kg man, a practical 1.6–2.0 g/kg range is roughly 136–170 g, spread across the day.

The other half of the food question is calories. You cannot build much tissue in a large deficit, and you do not need a large surplus to build it in. Men who add fat quickly while "bulking" have usually confused the two.

## The only supplement worth the money

Creatine monohydrate, and then nothing.

The International Society of Sports Nutrition calls it the most effective nutritional supplement available for increasing high-intensity exercise capacity and lean mass during training ([ISSN, 2017](https://pubmed.ncbi.nlm.nih.gov/28615996/)). Everything marketed alongside it is optional at best. ## Why progress stalls

Four failures explain most of the men who train hard and change slowly.

- **Never adding load.** The same weights for the same reps, month after month, is maintenance work.
- **Too few hard sets.** Three sets of an exercise you enjoy is not a week of stimulus for a muscle group.
- **Missing weeks.** Consistency beats optimization. A merely decent program you run for a year outperforms a perfect one you run for six.

## How long before you see it

Strength moves first, often within a few weeks, and much of that early jump is your nervous system learning the movement rather than new tissue.

Visible size takes months and shows up on the tape measure before it shows up in the mirror, because you see yourself daily. Photograph yourself in the same light every four weeks and let the pictures argue with your memory.

Judge a program on twelve weeks, not on how you feel after a session. Soreness is not a measure of anything useful, and the men who chase it usually train too hard to train often enough.

## Frequently asked questions

### How many sets per week do I need to build muscle?

More sets produce more growth up to a point. A meta-regression of 15 studies found a graded dose-response: each extra weekly set per muscle was worth about 0.37% more growth, and the difference between the higher and lower volumes studied came to 3.9%. Somewhere around 10 hard sets per muscle per week is a sensible target for most men who are not competing.

### Is training a muscle once a week enough?

Yes. A 2019 meta-analysis of 25 studies found no meaningful hypertrophy advantage from training a muscle more often when total weekly volume was matched. Two sessions can still be easier than one for fitting in enough quality sets, but frequency is a way to organize the work rather than an independent muscle-growth multiplier.

### How long should I rest between sets?

Longer than most men do. In an 8-week trial in trained lifters, three minutes of rest beat one minute for squat and bench strength and for quadriceps thickness. If you are training for size, two to three minutes between hard sets is a reasonable default.
