How much water should you drink on creatine?
There is no creatine-specific water target. What creatine does to your body water, why the scale moves in week one, and what the cramping trials found.
No creatine-specific water target has ever been established. Drink what you would drink anyway, and add for what a hot or long session takes out of you. The gallon-a-day rule that comes with the tub was never measured in a trial.
Creatine does change how much water your body holds. That is a consequence of how it is stored, and it is separate from the question of how much you should drink, which is where most of the confusion starts.
What creatine does, and where the water comes from
Creatine's job is energy. Held in muscle as phosphocreatine, it regenerates ATP during short, hard efforts, which is why it helps with repeated sets rather than with distance running (JISSN, 2017). Water travels with that storage.
Thirty-two resistance-trained men and women took either 25 g of creatine a day for a week and then 5 g a day for three more weeks, or a placebo on the same schedule. Body water was measured by deuterium oxide and sodium bromide dilution rather than by a scale, and muscle creatine by biopsy. Total body water rose 1.37 L over the loading week and 2.04 L by day 28. The proportion of water held inside cells relative to the total did not change (J Athl Train, 2003).
Two stories get built on top of creatine's water, and this is the study that tests them. Neither the idea that creatine drains fluid from your bloodstream nor the idea that it deposits water under the skin showed up as a change in fluid distribution. Read that as evidence against both rather than proof: 32 people, four weeks, and a method that measures compartments rather than any one site under the skin. Over longer periods the picture is less uniform, and the 2021 review of common creatine questions notes studies in which total body water does not stay elevated (JISSN, 2021).
The scale in week one
Smaller than gym talk suggests. In that same trial, body mass rose 0.75 kg across the loading week, a change that did not reach statistical significance, and 1.31 kg by day 28, which did. Body water moved faster than body mass did.
So if your scale shows two or three kilos in five days, creatine and its water are part of it and cannot be all of it. Food, drink and gut contents move the number on any given morning, which is why one weigh-in explains nothing on its own.
Two practical consequences. Daily weighers should expect a step at the start and then a normal trend, so do not read the first week as a diet failure. And if you skip loading and take 3 to 5 g a day from the start, the stores fill over about a month, so the same process is spread out; how much water any individual ends up holding varies. Does it dehydrate you, or cause cramps?
This is the fear behind the gallon-a-day advice, and it has been tested directly.
A systematic review with meta-analyses screened 95 articles and analyzed the 10 controlled trials that measured heat tolerance or hydration, all rated 7 to 10 on the PEDro scale. It found no evidence that creatine hinders the body's ability to dissipate heat or harms fluid balance, and trials of athletes exercising in the heat reported no adverse effects at recommended doses (J Athl Train, 2009).
The largest safety count to date puts numbers on the cramping question specifically. Across 685 creatine trials with 12,839 participants against 652 placebo trials with 13,452, side effects were reported in 13.7% of creatine groups and 13.2% of placebo groups, a difference that was not statistically significant. Slightly more creatine studies mentioned cramping or muscle pain, 2.9% against 0.9%, but that gap disappeared once the participants in those studies were counted rather than the studies themselves (JISSN, 2025).
Field data points the same way. Across one Division IA college football season, 38 of 72 players took creatine while training in temperatures from 15C to 37C. The creatine users recorded less cramping, heat illness and dehydration, less muscle tightness and fewer injuries than the non-users (J Athl Train, 2003). Players chose their own group and everyone knew who was in which, so the honest reading is narrow: a full season in real heat produced no signal of harm. It is not evidence that creatine prevents cramp.
So how much should you drink on creatine?
The same as you should be drinking anyway.

The NHS puts it at 6 to 8 cups or glasses a day, notes that you need more if you are physically active for long periods, and treats pale yellow urine as the everyday check. Water, lower-fat milk, and sugar-free drinks including tea and coffee all count toward it (NHS).
Thirst is a reasonable guide on an ordinary day. It is a weaker one during a long session in heat, where losses run ahead of the signal. The measurement that settles it for you personally takes two minutes: weigh yourself before and after a hard session, in similar clothing, toweled off, and account for anything you drank. Roughly a kilogram of net loss is a liter to replace. Do it twice and you will know your own sweat rate better than any calculator can guess it.

How much liquid for a 5 g dose
An ordinary glass, roughly 250 to 350 mL or 8 to 12 oz, is plenty. Monohydrate dissolves faster in warm liquid than in cold, and it will settle if you leave it standing. Grit at the bottom is not a lost dose unless you leave it there: top the glass up, stir, and drink the rest.
Water, juice or a shake all work as a mixer. That is a different question from what hydrates you well across a day, where alcohol does not belong in the count at all.
When to pay closer attention
Training hard in heat, sweating heavily, or finishing a session noticeably lighter all mean fluid and sodium need replacing properly. That applies to everyone in that situation rather than being a creatine problem.
Dark urine, a dry mouth or a headache after a hot session are worth noticing, though none of them is diagnostic. Each has other causes, and urine color in particular shifts with medicines, supplements and the time of day.
If you have kidney disease, or you take medication that affects your kidneys, talk to your doctor before starting creatine. Tell them you take it before a blood test as well. Creatine raises serum creatinine, the marker most kidney estimates are built from: a 2026 meta-analysis of 19 randomized trials found an average rise of 0.13 mg/dL with supplementation, alongside no meaningful change in urea or in estimated glomerular filtration rate (J Renal Nutr, 2026). Creatine changes your body water. It does not change your water requirement. Drink to thirst, cover what you sweat, and put the effort into training, which decides what the creatine has to work with.

Why does the scale jump in the first week?
Loading raises muscle creatine and total body water together. In a 28-day trial that measured body water by deuterium dilution, total body water rose 1.37 L during the loading week while body mass rose 0.75 kg, a change too small to reach statistical significance in that group. By day 28, body mass was up 1.31 kg. The proportion of water inside and outside cells did not change. A larger jump on your own scale usually includes food, drink and gut contents as well.
Does creatine cause muscle cramps?
